Chocolate milk has long been touted as the go-to recovery drink. That’s because, post workout, you want a snack (or in this case, a drink) that gives you a dose of both carbs and protein. Carbs help replenish the glucose—the fuel your muscles need for energy—and protein helps rebuild and repair muscle breakdown.

Science likely started the hype around chocolate milk as a top provider for a carb-protein post-workout combo. One study found that the 4:1 protein-to-carb ratio helps with workout recovery and helps reduce muscle damage. Another study shows that drinking chocolate milk between workouts can increase your time to exhaustion, aka how long you last while breaking a sweat without feeling super tired.

But, while researchers back up the idea of sipping chocolate milk after exercise, they’re not positive about dosage or timing. Plus, it might not work for everyone. So, we asked a dietitian to weigh in on whether it should be your go-to treat after a sweat.

Should I drink chocolate milk post-workout?

“It depends on how long the workout is, what your goals are, and if you can tolerate the contents of chocolate milk,” say Angela Lemond, RDN, co-owner of Lemond Nutrition and spokesperson for the Academy of Nutrition and Dietetics. “If a person just ran five miles and they drank an eight-ounce chocolate milk, then that might be a decent recovery beverage to replenish electrolytes and help with recovery. Your body will use it in a proper way. If your workout is a 15-minute walk, then I’d say that you should just drink water.”

A good rule to keep in mind: Any workout you do for an hour or longer should have a follow-up recovery beverage or snack.

What are the pros and cons of chocolate milk?

“The benefit of chocolate milk is that it’s an economical and easy package of carbohydrates, protein, and electrolytes,” Lemond says. “Water doesn’t contain anything other than fluid. The other popular recovery beverages typically have electrolytes, but no protein.”

You get everything you need to help your body recover after a sweat session with chocolate milk. However, not everyone can tolerate it, Lemond says. If you have any problems with the milk sugar (lactose), then this drink obviously shouldn’t be your top choice. And, choosing a milk alternative won’t provide the same benefits, as they don’t have as much protein. (They likely have very little).

Lemond suggests asking yourself three questions to determine if chocolate milk should be your drink of choice after exercise: How long and intense was my workout? What is my goal? Can I tolerate it?

Are there alternatives to chocolate milk?

Short answer: yes. While there are tons of meal options to choose post-workout, another beverage that would do the trick is a smoothie with regular milk and one cup of mixed berries. Lemond says that this offers similar payoffs—providing carbs, protein, and electrolytes—but without the added sugars—and you even get a little fiber with it.

The protein brand is revamping its brand in a bid to win over female athletes and other consumers outside of its traditional market of young, weightlifting men.

"We really haven’t had a conversation with these active, female consumers," Muscle Milk CEO Greg Longstreet told Business Insider. "Last year, through our product innovation, through our social media efforts, we started to have this conversation."

On Tuesday, Muscle Milk is launching products including smoothies and new organic options, soon to be followed by a caffeinated line of called Coffee House. Simultaneously, the brand is launching updated packaging and simplified recipes for the 100 Calorie and Genuine protein lines, which have been reworked with fewer and cleaner ingredients.

"We’ve always done a great job appealing to the elite," says Longstreet. "We’ve done a great job appealing to more and more athletes over time, but with new research… we had some opportunities to improve in a couple ways."

To introduce the changes, the brand is rolling out a campaign intended to appeal to a broader consumer base, called Stronger Everyday. The campaign kicks off with a national TV ad featuring NBA star Stephen Curry.

Protein, once stuck in the realm of weightlifters looking to pack on muscle, has gone mainstream in the last ten years. In 2006, 39% of the US population said they sought out foods that are high in protein, according to the National Marketing Institute. By 2014, 53% were seeking high-protein options.

New consumers gravitating towards protein is a fortunate trend for Muscle Milk, a brand that executives consider "synonymous with protein." However, the newly protein-hungry consumers are also more likely to see the brand as exclusively geared toward bodybuilding bros.

"You’ll run across the occasional female who thinks: ‘Muscle Milk? Does that mean I’m going to bulk up?’" says Muscle Milk CMO Nikki Brown.

The rebrand attempts to solve this problem.

New, lower-calorie options with revamped packaging and shorter ingredients lists aim to make Muscle Milk products more "approachable." Looking at the brand's marketing in the last year, the shift in perspectives is already apparent. Muscular athletes have been replaced by filtered photos of men and women participating in more accessible athletic activities, from pick-up football to yoga.

Since Muscle Milk parent company CytoSport was acquired by Hormel for $450 million in 2014, the brand has boosted efforts to introduce new, differentiated products that can attract different types of customers, with options like an organic line.

Many of these new items, including lower-calories options and the smoothie line, "were created to meet those needs identified by active females," in the company's research, says Longstreet.

Muscle Milk currently is currently the No. 1 ready-to-drink protein beverage, measured by market share. The ready-to-drink market represents the future of the brand: more accessible options, aimed at anyone who has been caught up in the rise of protein, with less emphasis on protein powder.

Essentially, Muscle Milk wants to help more people get huge in 2016 — or, increasingly, just provide their daily protein fix.

Why chocolate milk is a great post-workout snack (but maybe not the best)

In a post-workout haze, it can be hard to come up with a good snack. That means if you want to refuel properly, you’ll want to prepare in advance. And that means you’ll need to figure out a snack before you even start your workout. And who has time for that?

Luckily for you, it’s actually not that complicated. But to understand what your body needs post-workout, we need to first talk about what workouts do to you.

Whether you’re running or lifting weights (or anything in between) your body is essentially using its glycogen stores to fuel your exertions. Glycogen is the stored form of glucose, which is the main molecule that your cells break down in order to produce energy. Most of your glycogen hangs out in your liver and skeletal muscles. When you deplete it, you hit what athletes generally call “fatigue”—you’ve run out of your most immediate, convenient form of energy, which makes you feel physically exhausted (because you quite literally are).

People who can store more glycogen in their muscles can exercise for longer, and you can increase that capacity through training. You can also, to some extent, provide your body with carbohydrates in advance to provide a source of energy other than glycogen, but it’s a tricky balance between supplying a bit of extra fuel and diverting precious resources toward your digestive tract. “You want your body’s blood flow to be going to your muscles, not your digestive tract during your workout,” explains Jessi Haggerty, a registered dietician and trainer in Somerville, MA. That’s why pre-workout snacks full of fiber and fat generally aren’t helpful: they take a long time to digest.

After you exercise, your body starts replenishing its glycogen stores and repairing or building new muscle, depending on how strenuously you worked them. This is what the post-workout snack is supposed to help with—pack the glycogen back in and build back muscle. That means you need two basic components: carbohydrates and protein. The latter is more important if you’re performing resistance exercise.

This is why chocolate milk gained a reputation as a cheap alternative to expensive protein drinks for athletes, especially weightlifters. It has plenty of carbs, both in the milk (lactose is a sugar) and in the chocolate syrup or mix you add in, plus it has protein from the dairy. It’s not necessarily the best possible snack, but it’s got a good balance of the stuff you need (and it tastes good).

“A fast-acting protein works best, however for the recreational athlete and competitive as well, chocolate milk may be fine. You just need to drink a bit more to get the same protein content,” says Jay Hoffman, a professor in the Sport and Exercise Science program at University of Central Florida. Plus, he explains, the combination of the ingredients can have a cooperative effect. “The chocolate content will active insulin which will increase amino acid and glucose uptake, [which is] important for enhancing recovery from exercise.”

That’s not to say that everyone recommends chocolate milk specifically. “I personally wouldn’t recommend chocolate milk because it tends to contain refined sugar with an inadequate amount of protein. However, some people prefer it because it does contain both carbs and protein,” says Nora Minno, a registered dietician and trainer in New York City. She says that it is true that studies show dairy proteins might be especially helpful for workout recovery because they have plenty of leucine, one of the essential amino acids involved in creating new proteins, and because of the way our bodies absorb the other amino acids in fluid-based dairy foods. It seems to work better than soy-based proteins, for instance, as well as better than general carbohydrate options. As Hoffman points out, research suggests that this is because of the whey protein in milk, which our bodies absorb quickly.

A few studies have actually tested whether chocolate milk is a good recovery snack. One from 2013 said it was “optimal for exercise recovery and may attenuate indices of muscle damage.” Another from 2006, which compared chocolate milk to simple fluid recovery versus another carbohydrate-based drink found that chocolate milk helped athletes replenish their energy faster than the other carb option, though the fluid recovery worked just as well.

The key, really, is the carb-protein combo—and that you consume the snack somewhere between zero and two hours post-workout. Some studies suggest sooner, as in within 30 minutes, may be better, but there’s no conclusive answer.

As for how much, the International Society for Sports Nutrition recommends keeping the ratio around 3:1 or 4:1 carbohydrates-to-protein. Incidentally, and though it depends on the kind of milk you use and the amount of syrup added, this is about the ratio inside chocolate milk: roughly 8 grams protein plus 24 grams carbohydrates. But it doesn’t have to be chocolate milk, especially if you’re vegan or hate chocolate. Minno says the general rule of thumb is around 1 to 1.5 grams of carbohydrates per kilogram of bodyweight. You should also keep the protein limited to around 20 grams, perhaps slightly more or less depending on your bodyweight, because you simply can’t absorb and make use of much more than that.

If all those numbers are intimidating, try figuring out several snack options in advance so you know what works and won’t have to be googling for nutritional information after a long run. Here are some ideas to get you started:

  • 7 oz of 2% greek yogurt plus a cup of blueberries and a drizzle of honey gets you at least 20 grams protein and around 30 grams of carbs.

  • ⅔ of a cup of almonds plus a banana get you 15 grams of protein and around 30 of carbs

  • A turkey and cheddar sandwich gets you just shy of 20 grams of protein, plus about 30 grams of carbs, assuming you use whole grain bread.

Whatever you like and decide on, make a habit of eating something you know has the right fuel to resupply your muscles. Make it easy on yourself, and enjoy the results.

The protein brand is revamping its brand in a bid to win over female athletes and other consumers outside of its traditional market of young, weightlifting men.

"We really haven’t had a conversation with these active, female consumers," Muscle Milk CEO Greg Longstreet told Business Insider. "Last year, through our product innovation, through our social media efforts, we started to have this conversation."

On Tuesday, Muscle Milk is launching products including smoothies and new organic options, soon to be followed by a caffeinated line of called Coffee House. Simultaneously, the brand is launching updated packaging and simplified recipes for the 100 Calorie and Genuine protein lines, which have been reworked with fewer and cleaner ingredients.

"We’ve always done a great job appealing to the elite," says Longstreet. "We’ve done a great job appealing to more and more athletes over time, but with new research… we had some opportunities to improve in a couple ways."

To introduce the changes, the brand is rolling out a campaign intended to appeal to a broader consumer base, called Stronger Everyday. The campaign kicks off with a national TV ad featuring NBA star Stephen Curry.

Protein, once stuck in the realm of weightlifters looking to pack on muscle, has gone mainstream in the last ten years. New, lower-calorie options with revamped packaging and shorter ingredients lists aim to make Muscle Milk products more "approachable." Looking at the brand's marketing in the last year, the shift in perspectives is already apparent. Muscular athletes have been replaced by filtered photos of men and women participating in more accessible athletic activities, from pick-up football to yoga.

Since Muscle Milk parent company CytoSport was acquired by Hormel for $450 million in 2014, the brand has boosted efforts to introduce new, differentiated products that can attract different types of customers, with options like an organic line.

Many of these new items, including lower-calories options and the smoothie line, "were created to meet those needs identified by active females," in the company's research, says Longstreet.

Muscle Milk currently is currently the No. 1 ready-to-drink protein beverage, measured by market share. The ready-to-drink market represents the future of the brand: more accessible options, aimed at anyone who has been caught up in the rise of protein, with less emphasis on protein powder.

In a post-workout haze, it can be hard to come up with a good snack. That means if you want to refuel properly, you’ll want to prepare in advance. And that means you’ll need to figure out a snack before you even start your workout. And who has time for that?

Luckily for you, it’s actually not that complicated. But to understand what your body needs post-workout, we need to first talk about what workouts do to you.

Whether you’re running or lifting weights (or anything in between) your body is essentially using its glycogen stores to fuel your exertions. Glycogen is the stored form of glucose, which is the main molecule that your cells break down in order to produce energy. Most of your glycogen hangs out in your liver and skeletal muscles. When you deplete it, you hit what athletes generally call “fatigue”—you’ve run out of your most immediate, convenient form of energy, which makes you feel physically exhausted (because you quite literally are).

People who can store more glycogen in their muscles can exercise for longer, and you can increase that capacity through training. You can also, to some extent, provide your body with carbohydrates in advance to provide a source of energy other than glycogen, but it’s a tricky balance between supplying a bit of extra fuel and diverting precious resources toward your digestive tract. “You want your body’s blood flow to be going to your muscles, not your digestive tract during your workout,” explains Jessi Haggerty, a registered dietician and trainer in Somerville, MA. That’s why pre-workout snacks full of fiber and fat generally aren’t helpful: they take a long time to digest.

After you exercise, your body starts replenishing its glycogen stores and repairing or building new muscle, depending on how strenuously you worked them. This is what the post-workout snack is supposed to help with—pack the glycogen back in and build back muscle. That means you need two basic components: carbohydrates and protein. The latter is more important if you’re performing resistance exercise.

This is why chocolate milk gained a reputation as a cheap alternative to expensive protein drinks for athletes, especially weightlifters. It has plenty of carbs, both in the milk (lactose is a sugar) and in the chocolate syrup or mix you add in, plus it has protein from the dairy. It’s not necessarily the best possible snack, but it’s got a good balance of the stuff you need (and it tastes good).

“A fast-acting protein works best, however for the recreational athlete and competitive as well, chocolate milk may be fine. You just need to drink a bit more to get the same protein content,” says Jay Hoffman, a professor in the Sport and Exercise Science program at University of Central Florida. Plus, he explains, the combination of the ingredients can have a cooperative effect. “The chocolate content will active insulin which will increase amino acid and glucose uptake, [which is] important for enhancing recovery from exercise.”

That’s not to say that everyone recommends chocolate milk specifically. “I personally wouldn’t recommend chocolate milk because it tends to contain refined sugar with an inadequate amount of protein. However, some people prefer it because it does contain both carbs and protein,” says Nora Minno, a registered dietician and trainer in New York City. She says that it is true that studies show dairy proteins might be especially helpful for workout recovery because they have plenty of leucine, one of the essential amino acids involved in creating new proteins, and is muscle milk good for you after a workout of the way our bodies absorb the other amino acids in fluid-based dairy foods. It seems to work better than soy-based proteins, for instance, as well as better than general carbohydrate options. As Hoffman points out, research suggests that this is because of the whey protein in milk, which our bodies absorb quickly.

A few studies have actually tested whether chocolate milk is a good recovery snack. One from 2013 said it was “optimal for exercise recovery and may attenuate indices of muscle damage.” Another from 2006, which compared chocolate milk to simple fluid recovery versus another carbohydrate-based drink found that chocolate milk helped athletes replenish their energy faster than the other carb option, though the fluid recovery worked just as well.

The key, really, is the carb-protein combo—and that you consume the snack somewhere between zero and two hours post-workout. Some studies suggest sooner, as in within 30 minutes, may be better, but there’s no conclusive answer.

As for how much, the International Society for Sports Nutrition recommends keeping the ratio around 3:1 or 4:1 carbohydrates-to-protein. Incidentally, and though it depends on the kind of milk you use and the amount of syrup added, this is about the ratio inside chocolate milk: roughly 8 grams protein plus 24 grams carbohydrates. But it doesn’t have to be chocolate milk, especially if you’re vegan or hate chocolate. Minno says the general rule of thumb is around 1 to 1.5 grams of carbohydrates per kilogram of bodyweight. You should also keep the protein limited to around 20 grams, perhaps slightly more or less depending on your bodyweight, because you simply can’t absorb and make use of much more than that.

If all those numbers are intimidating, try figuring out several snack options in advance so you know what works and won’t have to be googling for nutritional information after a long run. Here are some ideas to is muscle milk good for you after a workout you started:

  • 7 oz of 2% greek yogurt plus a cup of blueberries and a drizzle of honey gets you at least 20 grams protein and around 30 grams of carbs.

  • ⅔ of a cup of almonds plus a banana get you 15 grams of protein and around 30 of carbs

  • A turkey and cheddar sandwich gets you just shy of 20 grams of protein, plus about 30 grams of carbs, assuming you use whole grain bread.

Whatever you like and decide on, make a habit of eating something you know has the right fuel to resupply your muscles. Make it easy on yourself, and enjoy the results.
